Cable Forward Lunge: Basics and alternatives

Involved main muscle groups:
Cable Forward Lunge
Cable forward lunges give the classic lunge an extra challenge: the cable pulls you backward as you step forward and lower into the lunge. You’ll face away from the machine and hold a rope end beside each shoulder. Your thighs and butt lower and raise your body, while your abs help you stay steady against the backward pull.
Your legs move just like in ordinary lunges. For similar leg training, Kettlebell Pass Through Lunges have you pass a kettlebell under your front thigh, while Bulgarian split squats keep your legs in a split stance with your rear foot raised.
Correct execution
The cable keeps pulling toward the station as you step out and return. A light practice load lets you learn the lunge and the return to standing without being dragged backward.
Attach a rope securely to a pulley below shoulder height and start with a light weight. Face the station to take the rope ends, then turn around and hold one end beside each shoulder with a firm grip, keeping the rope and cable clear of your neck. Step far enough forward to take up the slack, and make sure there’s enough space and cable for another full step.
Step forward with a little width between your feet. Bend both knees, lowering your rear knee toward the floor. Keep your whole front foot down and your front knee following your toes. Choose a stride and depth that keep your upper body steady. Push through your front foot to rise and step back under control; don’t let the cable drag you toward the machine. Regain balance before switching legs. After the set, move carefully toward the station and lower the stack before releasing the rope.

Step-by-step instructions
Attach the rope below shoulder height, choose a light load and check that the cable can extend through the full movement.
Take both rope ends, face away from the station and hold the ends beside your shoulders with your neck clear. Step far enough forward to take up the cable slack.
Step forward with one foot, leaving a little width between your feet for balance.
Bend both knees and lower under control while keeping your front foot supported.
Push through your front foot, rise and step back without being pulled into the machine.
Reset and repeat on the other side, then return the stack to rest before putting the rope down.
Common mistakes
A weight that pulls you back before your front foot lands is too heavy to control. Lower it and shorten the range until you can step out and back steadily.
Placing both feet on one narrow line makes it harder to keep your balance, so leave a small gap between them. Keep the rope ends beside your shoulders and off your neck as you move. If your front heel lifts or your knee turns inward, adjust your step length and depth, and take your time at the bottom.
